Standing resistance band workout for beginners

By wrkoutPublished

This standing resistance band routine uses good mornings, hip extensions, pull-aparts and external rotations with a band. Incline push-ups add a bodyweight pressing movement. Do two sets of each and rest 60–90 seconds between sets. Secure the band as instructed for anchored movements, and use a light resistance that lets you finish each repetition smoothly.

Equipment
A long resistance band and a secure fixed anchor
Time to allow
About 20–30 minutes
Format
Sets and reps

Before you start

Use a long exercise band, not a short mini-loop. Inspect it for tears and follow its manufacturer’s stretch limits. Stand on the band for good mornings, and use only a secure fixed anchor for hip extensions and external rotations. Do not attach the band to furniture or a fixture that can move. Wear shoes with a stable grip and warm up with easy walking and unloaded movements.

These are general starting routines for adults, with suggested targets you can adjust. Use a comfortable range of movement and stop if an exercise causes pain. Ask gym staff to show unfamiliar equipment before using it.

Your workout, in order

  1. Band Good Morning

    2 sets of 8–12 reps

Stand on one end of the band and loop the other behind your shoulders. Keep your back straight as you hinge at the hips, then stand by driving your hips forward.

  2. Hip Extension with Bands

    2 sets of 8–12 reps

Secure the band low on a fixed post and attach the other end around one ankle. Hold the post for balance and move that leg backwards without arching your back. Change sides.

  3. Band Pull Apart

    2 sets of 8–12 reps

Hold the band with both arms extended in front of you. Pull your hands out to the sides while keeping your elbows straight, then return slowly with your shoulders relaxed.

  4. Incline Push-Up

    2 sets of 8–12 reps

Place your hands on a sturdy raised surface at chest height. Step back so your body is straight, lower your chest towards your hands, then press away.

  5. External Rotation with Band

    2 sets of 10–15 reps

Anchor the band at elbow height and stand side-on. Keep your elbow against your ribs as you rotate your forearm away from your body, then return slowly. Change sides.

How to progress

Record the band brand or colour and where you grip or attach it; colours are not standard between manufacturers. First increase controlled repetitions within the range. Then try a slightly stronger band if the movement remains comfortable. For incline push-ups, move your feet farther from the raised surface to increase difficulty while keeping your body aligned.

Questions about this routine

Do I need to attach the band to a door?

Hip extensions and external rotations need a secure fixed anchor. Use a purpose-made anchor or a solid post that cannot move; do not improvise with furniture. The good morning and pull-apart do not need an anchor.

Can I use a mini resistance band instead?

A mini-loop is not suitable for every movement here. Use a long band that fits the good morning, pull-apart and anchored exercises, and never stretch it beyond its stated limits.
