Beginner AMRAP workout without equipment: 8 minutes

By wrkoutPublished

AMRAP means as many rounds or repetitions as possible within a set time. For this beginner version, use eight minutes to repeat four controlled bodyweight movements. Finish the listed reps, move to the next exercise and rest whenever you need to. The time limit gives the session a clear ending; it is not a reason to sacrifice technique for a higher score.

Equipment
Floor space; a mat is optional
Time to allow
8-minute main block
Format
AMRAP

Before you start

Warm up with easy walking, a few shallow squats and gentle hip movements. Clear enough floor space for lying down and a forearm plank. Set an eight-minute AMRAP in wrkout and add the four exercises in order. Keep a comfortable pace from the first round. Pause the session if you need extra recovery rather than trying to keep moving continuously.

These are general starting routines for adults, with suggested targets you can adjust. Use a comfortable range of movement and stop if an exercise causes pain. Ask gym staff to show unfamiliar equipment before using it.

Your workout, in order

  1. Bodyweight squat

    6 reps each round

Stand with your feet comfortable and heels planted. Sit down between your hips to a depth you can control, then stand tall. Keep your arms in front for balance.

  2. Glute bridge

    8 reps each round

Lie on your back with knees bent and feet flat. Push through your feet to lift your hips, stopping before you arch your lower back.

  3. Plank

    10-second hold each round

Support yourself on your forearms and toes with your body in a straight line. Brace gently, keep breathing and lower your knees when you can no longer hold the position.

  4. Dead bug heel taps

4 reps each side, each round

Lie on your back with hips and knees bent. Lower one heel towards the floor while keeping your trunk still. Shorten the movement if your back arches.

How to progress

Record the completed rounds and any extra reps, alongside the variations you used. Repeat with the same targets before changing the time limit. A later session may include steadier movement or shorter recovery even without an extra round. Increase the duration only when you can maintain control throughout the eight-minute block.

Questions about this routine

Is AMRAP always a high-intensity workout?

The format sets a time limit, but the exercises, pace and rest determine the effort. This version is intended for controlled beginner practice. Keep recovery breaks and use easier variations when necessary.

How do I count an unfinished round?

Count full rounds first, then the extra repetitions completed in exercise order. For example, two full rounds plus six squats is different from three full rounds. Use the same counting method each time for a meaningful comparison.
